What size would I need for a 20 gallon qt?

I would go with M with something like this. Any sponge filter rated for 20 gallons and up should do fine

Just be aware that any media you use with medication can not go back into your display. Also If you say had a sponge in your sump with bacteria on it, some medications will destroy the bacteria. Just looked at your build thread. What works for me is a 10g tank with a cheap HOB filter and change the water out every 3 days. I use a ammonia badge, while not terribly accurate will give you a sense of what is going on. A good video to watch is the BRS series on QT with Eli.
